What Is the Glycemic Index?
The glycemic index (GI) is a ranking system that measures how quickly a carbohydrate-containing food raises your blood glucose levels after eating. Developed in the early 1980s by Dr. David Jenkins and his team at the University of Toronto, the GI assigns a number from 0 to 100 to foods, with pure glucose serving as the reference point at 100.
When you eat carbohydrates, your digestive system breaks them down into simple sugars — primarily glucose — which enter your bloodstream. The speed at which this happens varies dramatically between foods. A spoonful of table sugar and a bowl of steel-cut oats both contain carbohydrates, but their effects on your blood sugar look completely different.
How the Glycemic Index Is Measured
Researchers determine a food's GI through a standardized testing process. A group of volunteers consumes a portion of the food containing exactly 50 grams of digestible carbohydrates after an overnight fast. Their blood glucose levels are then measured at regular intervals over the next two hours. The resulting blood sugar curve is compared to the curve produced by 50 grams of pure glucose (or white bread in some testing protocols).
Foods are then classified into three categories:
- Low GI (55 or less): Slow, gradual rise in blood sugar. Examples include most legumes, non-starchy vegetables, some fruits, and whole grains like barley and steel-cut oats.
- Medium GI (56–69): Moderate blood sugar response. Examples include whole wheat bread, brown rice, and sweet potatoes.
- High GI (70 or above): Rapid blood sugar spike. Examples include white bread, white rice, potatoes, and most processed cereals.
Why the Glycemic Index Matters
Understanding GI isn't just academic — it has practical implications for how you feel throughout the day and for long-term health.
Energy and Satiety
High-GI foods cause a rapid spike in blood sugar followed by a sharp drop, often called a "sugar crash." This rollercoaster can leave you feeling hungry again within a couple of hours. Low-GI foods, on the other hand, produce a slower, more sustained rise in blood sugar, keeping you feeling full and energized for longer.
Blood Sugar Management
For people with diabetes or prediabetes, the glycemic index is a particularly useful tool. Choosing lower-GI foods can help maintain more stable blood sugar levels throughout the day, reducing the dramatic peaks and valleys that make glucose management difficult.
Weight Management
Research suggests that diets emphasizing low-GI foods may support weight management. The sustained satiety from low-GI meals can reduce overall calorie intake without conscious restriction, and the more stable insulin response may favor fat oxidation over fat storage.
The Glycemic Index Has Limitations
The GI is a helpful guide, but it isn't the whole picture. Several factors can complicate its practical application:
Portion size matters. GI measures the effect of 50 grams of carbohydrate from a food, but you might not eat that much in a single sitting. Watermelon has a high GI (72), but a typical serving contains relatively few carbohydrates, so its actual blood sugar impact is modest. This is where glycemic load (GL) comes in — it accounts for both the GI and the amount of carbohydrate in a typical serving.
Food combinations change the response. Eating a high-GI food alongside protein, fat, or fiber slows digestion and blunts the blood sugar spike. A baked potato on its own has a high GI, but paired with grilled chicken and a side of broccoli, the overall glycemic response is much lower.
Individual variation is real. Two people eating the same food can have meaningfully different blood sugar responses due to differences in gut microbiome composition, insulin sensitivity, physical activity levels, and even genetics.
Cooking and processing matter. Al dente pasta has a lower GI than soft-cooked pasta. A ripe banana has a higher GI than a green one. Cooling and reheating starchy foods (like rice or potatoes) creates resistant starch, which lowers the GI.
Using the Glycemic Index in Practice
Rather than obsessing over GI numbers, use the concept as a general framework:
- Build meals around whole, minimally processed foods. These tend to have lower GI values naturally.
- Pair carbohydrates with protein, healthy fats, or fiber. A balanced meal blunts blood sugar responses regardless of individual GI values.
- Favor intact grains over refined ones. Steel-cut oats over instant oatmeal, brown rice over white, whole grain bread over white bread.
- Pay attention to how foods make you feel. If a food leaves you sluggish or hungry an hour later, that's useful information regardless of its published GI value.
- Think glycemic load, not just glycemic index. A food's actual impact depends on both its GI and how much of it you eat.
The glycemic index is one tool among many for making informed food choices. It works best when combined with an overall focus on whole foods, balanced meals, and listening to your body's responses.
