Coconut Oil: Superfood or Overhyped?

Coconut oil occupies an unusual position in nutrition. It is predominantly saturated fat — roughly 82 percent, more than butter or lard — yet it has been aggressively marketed as a health-promoting superfood. Walk into any health food store and you will find it shelved alongside supplements rather than shortening. The gap between the marketing claims and what the research actually shows is worth examining carefully.
What Is in Coconut Oil?
Coconut oil is extracted from the flesh of mature coconuts. Its fat composition differs from most other saturated fats in one important way: a large portion of its saturated fatty acids are medium-chain triglycerides (MCTs), particularly lauric acid (C12), caprylic acid (C8), and capric acid (C10).
This matters because MCTs are metabolized differently than the long-chain fatty acids found in most animal fats. MCTs are absorbed more directly into the portal circulation and transported to the liver, where they can be rapidly converted to energy rather than stored as body fat. This metabolic shortcut is the basis for many of the health claims surrounding coconut oil.
However, there is a significant nuance: lauric acid, which makes up about 47 percent of coconut oil's fat, behaves more like a long-chain fatty acid than a true MCT in terms of its metabolic handling. Pure MCT oil — used in clinical research and sold as a supplement — contains mostly C8 and C10, not lauric acid. Claims that coconut oil is equivalent to MCT oil are not well supported.
What Does Coconut Oil Do to Cholesterol?
This is where the evidence becomes most relevant for health-conscious consumers. Multiple studies and meta-analyses confirm that coconut oil raises LDL cholesterol (commonly called "bad" cholesterol) compared to unsaturated vegetable oils like olive oil or canola oil.
A 2020 meta-analysis published in Circulation, which analyzed 16 controlled trials, found that coconut oil significantly raised LDL cholesterol compared with nontropical vegetable oils. The increase was smaller than with butter in some comparisons, but it was consistent across studies.
Coconut oil does also raise HDL cholesterol (often called "good" cholesterol), which has led some proponents to argue that the net effect on cardiovascular risk is neutral or positive. The problem with this argument is that raising HDL through dietary fat does not reliably reduce cardiovascular risk the way HDL-raising medications have, and the LDL-raising effect is well established.
The American Heart Association's 2017 presidential advisory on dietary fats concluded that replacing saturated fats — including coconut oil — with polyunsaturated fats reduces cardiovascular disease risk, and did not recommend coconut oil for cardiovascular health.
The Weight Loss Claims
Some proponents claim that coconut oil promotes weight loss by boosting metabolism and increasing satiety. These claims are based largely on studies using concentrated MCT oil (high in C8 and C10), not coconut oil itself.
The limited trials conducted with actual coconut oil have produced mixed results. One widely cited Brazilian study found reductions in waist circumference with coconut oil, but it was small, had methodological limitations, and did not show clear weight loss compared to control. Larger, well-controlled trials specifically using coconut oil for weight management are lacking.
The metabolism-boosting effect of MCTs is real but modest — studies suggest an increase of about 100-120 additional calories burned per day under controlled conditions, and this effect tends to diminish over time.
Antimicrobial and Other Health Claims
Lauric acid does have demonstrated antimicrobial properties in laboratory settings, which has generated claims that coconut oil fights infections, supports immune function, and even treats conditions like Alzheimer's disease. These claims are not supported by clinical evidence in humans eating coconut oil as part of a normal diet. In vitro (test tube) effects on bacteria or viruses do not reliably translate to meaningful effects in a living human.
Culinary Uses: Where Coconut Oil Shines
None of this means coconut oil is harmful in reasonable amounts or has no place in cooking. Its high saturated fat content gives it a relatively high smoke point (around 350 degrees F for virgin coconut oil), reasonable stability at high temperatures, and a long shelf life. It adds a mild, pleasant flavor to baked goods, curries, and stir-fries.
For high-heat cooking where you want a neutral fat with good stability, coconut oil is a reasonable occasional choice. The key phrase is "occasional." Using it as your primary cooking oil, replacing olive oil or other unsaturated fats, is not supported by the evidence.
How to Think About Coconut Oil
The most reasonable evidence-based position on coconut oil is this:
- It is not the dangerous poison some make it out to be when consumed in moderate amounts.
- It is not the superfood the marketing suggests.
- It raises LDL cholesterol compared to most unsaturated oils.
- Its MCT-related benefits do not fully apply because its MCT composition differs from concentrated MCT supplements.
- Used occasionally for specific culinary purposes — coconut flavor, high-heat cooking — it is fine.
- As a daily staple oil replacing olive oil or canola oil, the evidence does not favor it.
For people who enjoy cooking with coconut oil, modest use is unlikely to cause harm in the context of an otherwise balanced diet. For people seeking to optimize cardiovascular health, olive oil, avocado oil, and other unsaturated fat sources remain the better-supported choices.
