How Much Protein Do You Actually Need? Cutting Through the Confusion

The Official Recommendation (And Why It's a Floor, Not a Ceiling)

The Recommended Dietary Allowance (RDA) for protein is 0.8 grams per kilogram of body weight per day — about 0.36 grams per pound. For a 150-pound person, that works out to roughly 54 grams of protein daily.

This number represents the minimum amount needed to prevent deficiency in most sedentary adults. It is not an optimal intake recommendation. The RDA was established to prevent negative nitrogen balance, not to optimize muscle maintenance, body composition, satiety, or long-term health.

Most nutrition researchers and practitioners now agree that the RDA significantly underestimates the amount of protein that supports optimal health, especially for active individuals and older adults.

Protein Needs by Goal

General Health (Sedentary Adults)

Even if you don't exercise regularly, eating more than the RDA appears beneficial. Research suggests 0.5–0.7 grams per pound of body weight (1.0–1.5 g/kg) supports better muscle maintenance, bone health, and immune function than the bare minimum.

For a 150-pound person: 75–105 grams per day.

Muscle Building

If your goal is to maximize muscle growth while resistance training, the research is fairly clear. A 2018 meta-analysis in the British Journal of Sports Medicine analyzed 49 studies and concluded that protein intakes up to 0.73 grams per pound of body weight (1.6 g/kg) maximized resistance training-induced muscle gains. Consuming more than this amount didn't produce additional muscle growth in the average person.

For a 170-pound person: roughly 125 grams per day is the evidence-based ceiling for muscle-building benefits.

That said, some individuals — particularly those who are very lean, training at very high volumes, or in a caloric deficit — may benefit from intakes on the higher end, up to about 1 gram per pound.

Weight Loss

During a calorie deficit, protein needs increase. Higher protein intake helps preserve lean muscle mass while losing fat, increases satiety (helping you eat less overall), and has a higher thermic effect than carbs or fat (your body burns more calories digesting protein).

Research supports 0.8–1.0 grams per pound of body weight (1.8–2.2 g/kg) during calorie restriction, especially when combined with resistance training.

For a 180-pound person in a deficit: 145–180 grams per day.

Older Adults (50+)

Aging brings anabolic resistance — your muscles become less responsive to protein's muscle-building signal. Older adults need more protein per meal and per day to maintain muscle mass compared to younger people.

Current evidence supports 0.5–0.7 grams per pound of body weight (1.0–1.5 g/kg) for adults over 50, with an emphasis on distributing protein evenly across meals rather than loading it all into dinner.

Distribution Matters

How you spread your protein intake throughout the day matters, not just the total amount.

Research on muscle protein synthesis (MPS) — the process of building new muscle tissue — shows that MPS is maximally stimulated by about 25–40 grams of high-quality protein per meal. Eating 80 grams in one sitting doesn't stimulate twice as much MPS as 40 grams.

This means eating 3–5 protein-rich meals spread throughout the day is more effective for muscle maintenance and growth than eating most of your protein in a single meal. A practical target is 25–40 grams of protein at each meal and 15–20 grams at snacks.

Quality Matters Too

Not all protein sources are equal. Two factors determine protein quality:

Amino acid profile: Your body needs 20 amino acids, 9 of which are essential (your body can't make them). Complete proteins — found in animal foods, soy, quinoa, and buckwheat — contain all 9 essential amino acids in adequate proportions.

Digestibility: How much of the protein your body can actually absorb and use. Animal proteins generally have higher digestibility (90–99%) than plant proteins (70–90%), though processing (cooking, blending, fermenting) can improve plant protein digestibility.

Leucine content: The amino acid leucine is the primary trigger for muscle protein synthesis. Animal proteins, soy, and some supplemental plant proteins are rich in leucine. Other plant proteins may need to be consumed in larger amounts to reach the leucine threshold (about 2.5–3 grams per meal).

Practical Recommendations

  1. For most active adults: Aim for 0.7–1.0 grams per pound of body weight daily.
  2. Spread it out: Hit 25–40g at each of your main meals.
  3. Prioritize whole food sources: Chicken, fish, eggs, dairy, legumes, tofu, and tempeh before reaching for supplements.
  4. Use protein powder strategically: When whole food isn't practical — post-workout, as a snack, or to hit your daily target without excess calories.
  5. Don't stress about going over. There's no convincing evidence that high protein intake harms healthy kidneys. The outdated concern about protein damaging kidneys is based on studies of people with pre-existing kidney disease.
  6. If you're plant-based: Eat a variety of protein sources throughout the day to cover all essential amino acids, and consider slightly higher total intakes (10–15% more) to account for lower digestibility.

The "right" amount of protein depends on your size, activity level, goals, and age. But for most people reading nutrition content online, the answer is probably "more than you're currently eating."
