Avocado Oil vs Olive Oil: Which Is Better for Cooking?

Avocado oil and extra virgin olive oil are often mentioned together because they have similar fatty acid profiles. Both are predominantly monounsaturated fat — specifically oleic acid (omega-9), which makes up approximately 55 to 65 percent of olive oil and 55 to 70 percent of avocado oil. Both contain small amounts of saturated and polyunsaturated fats, and both have been associated with cardiovascular benefits in research.

This shared foundation means either oil is a nutritionally sound choice for everyday cooking. The differences between them are real but contextual — the right oil depends on what you are cooking and what you value.

Smoke Point: The Most Discussed Difference

The smoke point is the temperature at which an oil begins to visibly smoke and break down, producing acrolein and other potentially harmful combustion products.

Refined avocado oil has the highest smoke point of commonly used cooking oils, making it technically the superior choice for very high-heat cooking methods: searing meat, stir-frying over high heat, deep frying.

However, the importance of smoke point is often overstated. A 2018 study by de Alzaa and colleagues found that extra virgin olive oil — despite its moderate smoke point — was more stable at high temperatures than many higher smoke point oils, due to its high antioxidant content. The polyphenols in EVOO slow oxidation even when the oil approaches its smoke point. The study found that EVOO produced fewer polar compounds (markers of oxidative degradation) during cooking than refined oils with higher smoke points.

The practical conclusion: EVOO can handle most everyday cooking at home — sauteing vegetables, roasting, pan-frying at moderate heat — without significant degradation. If you regularly cook at very high temperatures (above 220°C), refined avocado oil provides an extra margin.

Antioxidant Content

This is where extra virgin olive oil has a clear advantage over commercially refined avocado oil.

EVOO contains significant amounts of polyphenols — primarily oleocanthal and oleuropein — which have demonstrated anti-inflammatory effects in human studies. The PREDIMED trial, a landmark randomized controlled trial published in the New England Journal of Medicine in 2013, found that a Mediterranean diet supplemented with EVOO (at least 4 tablespoons per day) reduced major cardiovascular events by approximately 30 percent compared to a control low-fat diet.

Oleocanthal, the compound responsible for the characteristic throat burn in high-quality EVOO, inhibits the same enzyme (COX) as ibuprofen — though at dietary doses, the analogy is more of a useful illustration than a clinical claim.

Cold-pressed avocado oil retains some of the antioxidants (primarily vitamin E and lutein) from the avocado fruit. However, most commercially available avocado oil is refined to achieve its high smoke point, and this processing removes most antioxidants. The antioxidant gap between EVOO and refined avocado oil is substantial.

Flavor Profile

Extra virgin olive oil has a distinctive fruity, sometimes grassy or peppery flavor that enhances many dishes — salad dressings, dips, drizzled over roasted vegetables or fish, in Mediterranean preparations. This flavor is a feature in these contexts and does not suit every application.

Avocado oil has a mild, neutral flavor (refined varieties are nearly flavorless). This makes it versatile for applications where you do not want the oil to contribute flavor — baking, light stir-fries, mayonnaise, dishes with delicate ingredients.

Health Research Comparison

EVOO has a vastly larger body of human clinical and epidemiological research behind it. The Mediterranean diet, which features EVOO as its primary fat source, is among the best-documented dietary patterns for cardiovascular health, cognitive function, and longevity.

Avocado oil research is growing but lags significantly. Most avocado oil health research uses the whole avocado rather than the extracted oil, and avocados do have impressive nutritional research behind them. Extrapolating this to refined avocado oil is plausible but not identical.

Which to Buy and Use

For everyday cold applications and moderate-heat cooking: Extra virgin olive oil. The antioxidant content, extensive research base, and flavor make it the default choice for salad dressings, light sauteing, roasting under 200°C, and finishing dishes.

For high-heat cooking: Refined avocado oil. Searing, stir-frying at high heat, and any technique requiring temperatures above 220°C. The neutral flavor also makes it practical for baking.

For occasional budget consideration: Light/refined olive oil occupies the middle ground — higher smoke point than EVOO, lower antioxidant content, neutral flavor, generally lower price than avocado oil.

Neither oil is wrong. A well-stocked kitchen might use EVOO as the daily driver and keep refined avocado oil specifically for high-heat applications.
