  • Minimum effective: 1.2 g/kg — meets basic requirements but does not fully optimize muscle preservation
  • Recommended for most people: 1.6 to 2.0 g/kg — supports muscle preservation with moderate training
  • For aggressive deficits or lean individuals: 2.0 to 2.4 g/kg — lean individuals with little body fat to spare benefit from the upper range
  • For older adults: 1.6 to 2.0 g/kg — sarcopenia risk increases with age; protein needs rise

Note that the appropriate range is higher during weight loss than during maintenance because the body is under greater stress, protein synthesis is somewhat impaired by the calorie deficit, and muscle preservation requires a larger protein "cushion."

Protein Distribution for Weight Loss

Total daily protein matters, but how it is distributed across meals also affects outcomes. Research supports aiming for 30 to 40 grams per meal across three to five eating occasions — this keeps muscle protein synthesis stimulated throughout the day and maintains satiety between meals.

Skipping protein at breakfast (a common pattern) reduces total daily opportunities for muscle protein synthesis stimulation. A high-protein breakfast is associated with greater satiety throughout the day and reduced total caloric intake.

Common Mistakes
