How to Calculate Your Ideal Macro Split for Any Goal

Step 1 — Estimate Your Total Daily Energy Expenditure

Before you can set macros, you need a baseline estimate of how many calories you burn daily. This number is your Total Daily Energy Expenditure (TDEE), which combines your resting metabolic rate with the energy cost of your activity.

The most widely validated formula for estimating resting metabolic rate (RMR) is the Mifflin-St Jeor equation:

For men: RMR = (10 x weight in kg) + (6.25 x height in cm) - (5 x age in years) + 5

For women: RMR = (10 x weight in kg) + (6.25 x height in cm) - (5 x age in years) - 161

To get TDEE, multiply your RMR by an activity factor:

Example: A 35-year-old woman, 68 kg, 168 cm tall, moderately active. RMR = (10 x 68) + (6.25 x 168) - (5 x 35) - 161 = 680 + 1050 - 175 - 161 = 1,394 calories TDEE = 1,394 x 1.55 = 2,161 calories per day

Treat this as an estimate, not a precise measurement. Real-world factors — sleep quality, stress hormones, muscle mass, non-exercise activity — all affect actual expenditure. Most people should treat their calculated TDEE as a starting point and adjust based on results over 2 to 4 weeks.

Step 2 — Set Your Calorie Target Based on Goal

Weight Loss

Create a deficit of 300 to 500 calories below TDEE for steady fat loss without excessive muscle loss. Larger deficits accelerate weight loss but increase lean mass loss and are harder to sustain. A 500-calorie daily deficit produces roughly 0.5 kilograms of fat loss per week under ideal conditions.

Muscle Building

Eat a surplus of 200 to 400 calories above TDEE. A modest surplus maximizes lean mass gain while minimizing fat accumulation. Beginners can gain muscle effectively at maintenance or in a small surplus; more advanced lifters need a more deliberate surplus.

Maintenance

Eat at TDEE. This seems obvious, but many people are surprised to find that their intuitive eating habits sit well above their calculated maintenance.

Step 3 — Set Protein First

Protein intake should be established before distributing remaining calories to carbohydrates and fat.

  • General health: 1.2 g per kg body weight
  • Weight loss (preserving muscle): 1.6 to 2.2 g/kg
  • Muscle building: 1.6 to 2.2 g/kg
  • Older adults: 1.2 to 1.6 g/kg minimum

Protein contains 4 calories per gram. Calculate the calorie contribution of your protein target:

Example (continued): Target 1.8 g/kg for muscle building: 68 kg x 1.8 = 122 grams protein x 4 = 488 calories from protein.

Step 4 — Set Fat

Fat supports hormone production, fat-soluble vitamin absorption, and cell membrane integrity. A minimum of 0.5 to 1.0 grams per kilogram body weight per day prevents deficiency. For most goals, 25 to 35 percent of total calories from fat is a reasonable range.

Fat contains 9 calories per gram.

Example: 30% of 2,361 calories (TDEE + 200 surplus) = 708 calories from fat / 9 = 79 grams fat.

Step 5 — Assign Remaining Calories to Carbohydrates

After setting protein and fat calories, the remainder goes to carbohydrates. Carbohydrates contain 4 calories per gram.

Example: Total target: 2,361 calories Protein: 488 calories (122g) Fat: 708 calories (79g) Remaining for carbohydrates: 2,361 - 488 - 708 = 1,165 calories / 4 = 291 grams carbohydrates

Final macro split: - Protein: 122g (21%) - Fat: 79g (30%) - Carbohydrates: 291g (49%)

Checking Your Split Against Common Frameworks

If your calculated split falls within the range appropriate for your goal, proceed. If it falls significantly outside, revisit your activity multiplier and calorie target — the most common error is overestimating activity level.

Adjusting Over Time

Calculate your starting macros, follow them consistently for 2 to 4 weeks while tracking intake honestly, then assess. If weight is not changing as expected, adjust calories by 100 to 200 per day in the appropriate direction. Body weight fluctuates daily due to water retention, sodium, and glycogen — look at weekly averages rather than daily readings.

Recalculate every time your body weight changes by 5 kilograms or more, or when your activity level changes significantly. Macros are not permanent prescriptions; they are estimates that need periodic revision.
